A good 7-day meal plan on a GLP-1 such as Wegovy, Ozempic (semaglutide), Zepbound or Mounjaro (tirzepatide) is built from about five small meals and snacks a day, each one starting with protein. Morning's daily targets set the frame: 1.4 g of protein per kg of body weight, 25 g of fiber for women or 35 g for men, and about 30 ml of water per kg, kept between 2 and 3 liters. For a 170 lb (77 kg) person, that is about 108 g of protein spread across the day, or roughly 20 to 25 g each time you eat. The plan below rotates simple meals, adds fiber gradually, and has lighter versions for low-appetite days and shot day.

## Key takeaways

- Split the day into about five small eating moments. The 2025 joint advisory on GLP-1 nutrition suggests a small breakfast and then small meals every 3 to 4 hours, with enough fluids.
- Use Morning's targets as the frame: 1.4 g of protein per kg a day, 25 g (women) or 35 g (men) of fiber, and 30 ml of water per kg, between 2 and 3 liters.
- Put protein first on every plate. The advisory says protein-rich foods can be eaten first to make it more likely you get enough.
- This plan does not set a calorie target. The advisory notes that intakes under about 1,200 kcal a day for women or 1,800 kcal for men make it harder to get enough vitamins and minerals, so very low intake is worth raising with your clinician.
- Cook two or three protein bases and one pot of beans or lentils once a week, and most of the week assembles itself.

## How do you build a GLP-1 meal plan?

Start from your protein target, divide it across the day, then fill in fiber and fluids around it. The reason is simple: on a GLP-1 you fill up fast, so whatever you eat first is what gets eaten. Our [guide on what to eat](/guides/what-to-eat-on-glp1) explains the targets; this page turns them into a week.

| Daily target | How Morning sets it | Example at 170 lb (77 kg) | Per eating moment (5 a day) |
|---|---|---|---|
| Protein | 1.4 g per kg of body weight | About 108 g | About 20 to 25 g |
| Fiber | 25 g for women, 35 g for men | 25 g or 35 g | About 5 to 7 g |
| Water | 30 ml per kg, kept between 2 and 3 L | About 2.3 L (78 oz) | Small sips between meals |

Your own numbers come from the [protein calculator](/tools/protein-calculator), the [fiber calculator](/tools/fiber-calculator) and the [water calculator](/tools/water-calculator). If you live in a larger body, the advisory mentions a fixed 80 to 120 g of protein a day as a simpler alternative, and if you have kidney disease, check with your clinician before raising protein.

## How much protein and fiber is in everyday foods?

Lean meats, eggs and dairy carry most of the protein; beans, lentils, oats and seeds bring protein and fiber together. These figures are per 100 g (about 3.5 oz) from USDA FoodData Central. A portion on a GLP-1 is often smaller than 100 g, so treat them as a guide to which foods do the most work, not as portions.

| Food (per 100 g) | Protein | Fiber |
|---|---|---|
| Chicken breast, roasted | 31 g | 0 g |
| Egg, hard-boiled | 12.6 g | 0 g |
| Cottage cheese, 2% | 10.4 g | 0 g |
| Greek yogurt, plain, nonfat | About 9.5 g | 0.2 g |
| Lentils, boiled | 9 g | 7.9 g |
| Black beans, boiled | 8.9 g | 8.7 g |
| Oats, dry | 13.2 g | 10.1 g |
| Chia seeds, dried | 16.5 g | 34.4 g |

Animal proteins bring almost no fiber, so pair them with vegetables, fruit or beans. Beans and lentils do both jobs at once.

## What does a 7-day GLP-1 meal plan look like?

Here is one week of small meals. Portions are a few bites to a small bowl, depending on your appetite. You do not need to finish anything, and you can swap any meal for another from a different day.

| Day | Breakfast | Mid-morning | Lunch | Afternoon | Dinner |
|---|---|---|---|---|---|
| Mon | Scrambled eggs with spinach, half a slice of whole-grain toast | Greek yogurt with raspberries | Chicken and lentil soup | Cottage cheese with pear slices | Baked salmon, roasted zucchini, a little brown rice |
| Tue | Overnight oats made with milk and chia, berries on top | Hard-boiled egg and a clementine | Leftover salmon over greens with chickpeas | Edamame | Turkey chili with black beans, a spoon of yogurt on top |
| Wed | Greek yogurt bowl with oats and a spoon of peanut butter | Protein shake or a glass of milk | Leftover turkey chili | Apple with a small piece of cheese | Sheet-pan chicken thighs with carrots and broccoli |
| Thu | Egg muffins (eggs baked with vegetables) | Cottage cheese with pineapple | Chicken, bean and vegetable wrap, half a tortilla | Roasted chickpeas | Shrimp stir-fry with vegetables and a small scoop of rice |
| Fri | Leftover egg muffins and a banana | Greek yogurt with chia | Lentil soup with a little feta | Turkey slices and baby carrots | Baked cod, mashed sweet potato, green beans |
| Sat | Veggie omelet with whole-grain toast | Smoothie: milk, yogurt, frozen berries | Tuna salad with white beans on crackers | Pear with almond butter | Lean beef or tofu tacos with beans and slaw |
| Sun | Cottage cheese pancakes with berries | Hard-boiled egg | Chicken and vegetable soup | Edamame or a cheese stick | Roast chicken, roasted vegetables, quinoa |

Through every day, sip water or herbal tea between meals rather than drinking a large glass with them. A big glass at the table fills the same small space as your food.

If you are early in treatment, start with the lower-fiber choices (eggs, yogurt, chicken, rice, cooked vegetables) and add beans, lentils, chia and whole grains over a week or two. The advisory suggests avoiding fatty and high-fiber foods in the first few days, then increasing fiber gradually.

## What should you eat on a low-appetite day?

Shrink the plan rather than skip it: keep five small moments, make each one soft, cool or liquid, and keep protein in every one. The advisory notes that small, frequent meals can work when hunger and interest in food are low, and that setting an alarm or reminder to eat can help.

| Time | Low-appetite version |
|---|---|
| Breakfast | Half a cup of Greek yogurt, or a protein shake sipped over 30 minutes |
| Mid-morning | A hard-boiled egg or a cheese stick |
| Lunch | A cup of broth-based soup with chicken, tofu or beans |
| Afternoon | Cottage cheese with soft fruit, or a smoothie with milk and yogurt |
| Dinner | Scrambled eggs or flaky fish with a few spoons of rice or mashed potato |

On these days, protein matters more than fiber or variety. A shake or a smoothie counts as a meal. If you go a full day without being able to eat or keep fluids down, contact your clinician.

## What should you eat on shot day?

Eat lightly and plainly around your shot, and plan your easiest meals for the day or two after it. The labels say the Wegovy injection and Zepbound can be taken at any time of day, with or without meals; when you take yours is between you and your prescriber. Many people find their side effects follow a pattern around shot day, so it helps to have gentle food ready.

A shot-day version of the plan:

- **Breakfast:** eggs or Greek yogurt, a banana.
- **Mid-morning:** crackers with cottage cheese, or a shake.
- **Lunch:** chicken and rice soup.
- **Afternoon:** applesauce or melon with a cheese stick.
- **Dinner:** baked fish or chicken, plain rice or potato, soft cooked carrots.

Skip fried, greasy and very rich food, large portions and alcohol on this day. The advisory suggests limiting high-fat meals when nausea is a problem and notes that alcohol can worsen nausea and reflux. Our [shot day guide](/guides/glp1-shot-day) covers the rest of the routine.

## How do you batch-cook for a GLP-1 week?

Cook a few protein bases and one pot of beans or soup once or twice a week, then assemble small meals from them. Cooking components rather than full dishes suits a small appetite and cuts waste.

| Cook once | Uses through the week |
|---|---|
| A tray of chicken thighs or breasts | Soup, wraps, salads, a quick dinner |
| A dozen hard-boiled eggs | Breakfasts and snacks for several days |
| A pot of lentil or chicken soup | Lunches, and the base for low-appetite days |
| A pot of black beans or chili | Bowls, tacos, topping for greens |
| A tray of egg muffins | Grab-and-go breakfasts |
| A tray of roasted vegetables | Sides for any protein |
| A jar of overnight oats with chia | Two or three breakfasts |

A few habits that make it work:

- Freeze soup and chili in single small portions, so a low-appetite meal is one reheat away.
- Keep a no-cook shelf: Greek yogurt, cottage cheese, cheese sticks, canned tuna or salmon, shakes and crackers.
- Follow USDA food safety basics: refrigerate cooked food within two hours, eat leftovers within 3 to 4 days, and freeze anything you will not get to by then.

## How do calories fit into a GLP-1 meal plan?

For most people, calories take care of themselves; the job is to make a smaller amount of food count. The advisory reports that GLP-1 medicines reduce calorie intake substantially, by around 16 to 39% in studies, so the risk is usually eating too little, not too much.

That is why this plan has no calorie target. Aggressive calorie cutting on top of the medicine makes it harder to get enough protein, and the advisory warns that at intakes under about 1,200 kcal a day for women and 1,800 kcal for men, getting enough vitamins and minerals becomes difficult. If you find you are eating very little most days, feel weak or dizzy, or are losing weight much faster than expected, that is a conversation for your clinician or a registered dietitian, who can check your intake and labs.

> If you have severe stomach pain that will not go away, especially pain that spreads to your back, or pain in the upper right belly with fever or yellowing skin or eyes, seek care right away. These can be signs of pancreatitis or a gallbladder problem.

## How Morning helps

Snap a photo of any meal in this plan and Morning's food scan counts the protein, fiber and water toward your daily targets, so you can see what the afternoon snack needs to make up. Shot-day reminders and side-effect check-ins show how your appetite and stomach change around shot day, which tells you when to switch to the lighter version. Ask Sunny, your chat coach, can suggest a swap when a meal does not appeal.

## Questions

### How many meals a day should I eat on a GLP-1?

Many people do well with about five small meals and snacks. The 2025 joint advisory suggests a small breakfast and then small meals every 3 to 4 hours, with enough fluids.

### How much protein should each meal have?

Divide your daily target by the number of times you eat. At Morning's 1.4 g per kg, a 170 lb (77 kg) person needs about 108 g a day, roughly 20 to 25 g across five meals.

### Should I count calories on Wegovy or Zepbound?

Most people do better tracking protein, fiber and fluids. Very low intake makes it hard to get enough vitamins and minerals, so if you are eating very little, talk with your clinician or a dietitian.

### What if I cannot finish my meals?

Eat the protein first and stop when you are full. Save the rest for a snack later, or switch to the low-appetite version for the day.

### What should I eat the day after my shot?

Plan soft, plain, low-fat meals with protein, such as eggs, yogurt, soup and baked fish. If you cannot keep food or fluids down, contact your clinician.
